Why cycle-synced training?
Most training programs treat every week the same. But if you track your cycle, you already know that is not how your body works. Your energy, recovery and strength fluctuate throughout the month, driven by shifts in estrogen, progesterone and testosterone.
When you ignore those shifts, you end up pushing too hard on low-energy days (leading to burnout or poor recovery) or holding back when your body is actually primed to perform. Either way, you leave results on the table.
Cycle Synced Strength is built on a simple principle: your hormones affect your training capacity, and your training should reflect that. During your follicular and ovulatory phases, rising estrogen supports muscle building, energy and recovery. These weeks feature higher volume and intensity. During your menstrual and luteal phases, declining hormones reduce recovery capacity. These weeks feature lower volume with lighter intensity.
This is not about doing less. It is about doing the right amount at the right time.
What is Cycle Synced Strength?
Over 8 weeks, you will follow a structured strength and conditioning program aligned to the four phases of your menstrual cycle.
- 5 training days per week (4 required + 1 optional low-impact conditioning day), each 20 to 45 minutes.
- 4-phase structure mapped to your menstrual, follicular, ovulatory and luteal phases, with volume and intensity that adapt to each phase.
- Automatic volume adjustment: 2 sets during low-energy phases (menstrual and luteal), 3 sets during high-energy phases (follicular and ovulatory).
- RPE guidance per phase so you never have to guess how hard to push. Intensity is self-regulated to match where you are in your cycle.
- All fitness levels welcome. The timed-set format and RPE scaling mean beginners and advanced athletes train the same sessions at their own capacity.
- Fresh exercise variations in Weeks 5-8 prevent adaptation while maintaining the phase-aligned structure you have learned.
- Self-guided audio coaching talks you through each exercise, alongside video demos to check your form.

The 4 phases of your program
Each week of Cycle Synced Strength is aligned to one of the four phases of your menstrual cycle. The program adjusts volume, intensity and rest to match what your body needs in each phase.
Menstrual Phase (Weeks 1 and 5): Your foundation weeks. Lower volume, lighter loads, gentler pace. The focus is on movement quality and giving your body permission to recover. Read more about training in the Menstrual phase.
Follicular Phase (Weeks 2 and 6): Energy is rising and your body is ready for more. Volume increases to 3 sets and intensity builds. This is your green light to push harder. Read more about training in the Follicular phase.
Ovulatory Phase (Weeks 3 and 7): Your power window. Hormones are at their peak, making this the ideal time for your heaviest lifts and highest intensity. Read more about training in the Ovulatory phase.

What equipment do I need?
You can take on Cycle Synced Strength at home or in the gym using minimal equipment. You will need:
- Dumbbells (a range of light to heavy, or adjustable dumbbells)
- Kettlebells (one medium weight for conditioning circuits)
- A sturdy bench
If you do not have a kettlebell, you can substitute a single dumbbell for most conditioning exercises. If you do not have a bench, a sturdy chair or step can work for supported movements.
Do I need to adjust my nutrition?

Cycle Synced Strength is designed for women who menstruate and want a structured strength program that respects their body's natural rhythm. Whether you are a beginner picking up weights for the first time or an experienced athlete looking for smarter periodization, the RPE-based intensity scaling means the program adapts to your fitness level.
Important: This program is built around a standard 28-day menstrual cycle. If your cycle is shorter or longer, the phases may not align perfectly, but the periodized structure still provides an effective training plan. If you are on hormonal contraception that suppresses ovulation, you may not experience the same energy fluctuations, though the program works well as a structured strength plan regardless.
