Weeks 4-6.

What happens in Phase 2

This is where your engine works under pressure. VO2 hard-easy intervals lift the ceiling, race-pace rowing gets denser, and compromised station blocks teach you to return to clean mechanics when wall balls and kettlebell work have already loaded your body. Mobility moves to Day 4 to support the heavier interval load.

Your weekly structure

Five sessions a week from here on: VO2 or threshold row intervals, race-pace intervals, an upper-body strength and compromised-work day, a mobility and recovery day on Day 4, and a mini simulation. The sixth day drops so you can absorb the harder load.

Week by week

  • Week 4: Shift into VO2 hard-easy intervals. They are short and brutal; match the first effort with the last and you have done the job.
  • Week 5: Add density to race-pace rowing and compromised upper-body work. Density grows by holding the split, not by adding rounds.
  • Week 6: Peak row interval volume while keeping strength quality intact. This is the heaviest row week of the program.

Intensity and RPE

Race pace sits around RPE 8, threshold at RPE 7-8, and the VO2 efforts push to RPE 9-10. A simple pacing check: if your third 1000 meters comes in more than two seconds slower than the first, your entry pace was too hot.

Tips for Phase 2

  • When stations bracket the row, aim to return to clean stroke mechanics within the first five pulls.
  • Govern the entry pace. The skill that changes race day is holding the back end, not flying out of the gate.
  • Protect strength quality: clean lifts and controlled tempo, no chasing extra load on interval-heavy days.
