Weeks 1-3.

What happens in Phase 1

Phase 1 sets the frameworks of the program. You open with the benchmark so every session that follows is built on real numbers, then spend three weeks grooving repeatable stroke mechanics and building early strength exposure. The rower rewards sequence: legs, back, arms on the drive; arms, back, legs on the recovery. Hold that order under fatigue and your split holds with it.

Your weekly structure

Six sessions a week: a strength-and-row power day, race-pace intervals, an upper-body strength and compromised-work day, a threshold and skills day, a mini simulation, and a recovery and mobility day. Session length runs 45 to 75 minutes.

Week by week

  • Week 1: Open with the benchmark and establish repeatable stroke mechanics. Log your 1000m split; it is the number you will chase in Week 8.
  • Week 2: Layer in strength work and short row-sprint exposure. The stroke order should start to feel automatic.
  • Week 3: Extend threshold work and introduce heavier compromised stations. By the end of the block you should know exactly what your split feels like at every effort.

Intensity and RPE

Most of this phase sits at base to threshold, RPE 5-6 building to 7-8. Cap the stroke rate to protect mechanics: 24 strokes per minute holds most of the lesson. If your back rounds or the slide rushes, ease off the watt target before the round ends.

Tips for Phase 1

  • Treat the benchmark as a reference, not a max. You want a number you can regularly repeat.
  • Chase clean sequence over big watts. Speed comes from the order, not from muscling the handle.
  • Shorten the pull range before you shorten the set if your mechanics start to slip.
