Ten weeks to prove how far you can go when strength and running are trained together.

Welcome to Centr 3 Hybrid Performance, a 10-week program from Adrian Richardson that builds real strength on your Centr 3 machine while progressively developing your running fitness. Four phases take you from baseline testing through strength development, peak intensity, and a final retest so you can measure exactly how much you have improved.

What is this program?

Over 10 weeks, you will follow a structured plan that combines strength on the Centr 3 with progressive running on the treadmill.

  • 5 to 6 training days per week, each 30 to 70 minutes. 1 to 2 rest or mobility days.
  • 4-phase periodization that builds from baseline through strength, peak intensity, and a final retest.
  • Smith bar compound lifts for squats, RDLs, bench press, front squats, and Z-press.
  • Cable machine work for split squats, rows, single-arm pressing, carries, and anti-rotation.
  • Running progression from 20-minute Zone 2 jogs to 70-minute long runs with race-pace surges.
  • Benchmark testing in Week 1 and Week 10 so you can measure your progress in black and white.
  • Self-guided audio coaching talks you through each exercise, alongside video demos to check your form.

The 4 phases of your program

Each phase builds on the last. The progression is deliberate: you start learning and measuring, and you finish pushing and retesting.

Phase 1: Base and Movement Quality (Weeks 1-3): Establish your baseline with the Week 1 benchmark tests, then build volume and technical mastery with moderate loads. Running stays in Zone 2 and extends from 20 to 40 minutes. RPE 6-7. 60 seconds rest between sets.

Phase 2: Strength and Threshold (Weeks 4-6): Load increases to RPE 8 across the primary lifts. Tempo running and threshold-pace intervals arrive. Long runs build past an hour. Rest varies from 45 to 75 seconds depending on the session.

Phase 3: Intensity and Time Under Tension (Weeks 7-9): Supersets replace some straight sets to keep your heart rate elevated during strength work. Compromised running pairs strength circuits with running in the same session. Long runs include race-pace surges every 10 to 12 minutes. RPE 8-9. 75 to 90 seconds rest.

Phase 4: Deload and Test (Week 10): Volume and intensity drop back. Week 10 closes with a full retest of every Week 1 benchmark so you can compare the numbers side by side.

Your weekly training schedule

Each week follows a consistent structure so you always know what to expect:

  • Day 1: Strength A (squat or hinge-dominant lower body, upper pull, treadmill run)
  • Day 2: Run intervals or conditioning (VO2 max, tempo runs, or circuit training)
  • Day 3: Rest or mobility (optional in Weeks 1-2; active mobility from Week 3)
  • Day 4: Strength B (press-dominant upper body, core, hill sprints or compromised running)
  • Day 5: Long run (Zone 2, progressive from 20 to 70 minutes)
  • Day 6: Mobility or recovery (Weeks 3-9 only)

Your Week 1 and Week 10 benchmarks

Week 1 and Week 10 are identical test weeks, bookending the program so you can see exactly how much you have built.

  • 1-Mile Run time trial at 1% incline
  • Smith Bent-over Row 5RM
  • Smith Chest Press 5RM
  • Bodyweight Squat max reps in 2 minutes
  • Hand-release Push-ups max in 60 seconds
  • For Time circuit (1000m run, 40 cable split squats, 30 push-ups, 20 cable thrusters, 15 pull-ups, 10 burpees)

Record every Week 1 score. Compare every Week 10 score. The numbers do not lie.

What equipment do I need?

This program is built for the Centr 3 machine, or an equivalent Smith bar plus cable setup. You will need:

  • Centr 3 (or Smith bar + cable machine)
  • Flat bench
  • Treadmill
  • Pull-up bar (assisted pull-ups are acceptable)
  • Dumbbells (a range of weights)

A foam roller and a resistance band are useful for mobility and warm-up work, but not required.

Is this program for me?

Centr 3 Hybrid Performance is designed for intermediate to advanced trainees who have access to a Centr 3 or an equivalent Smith bar plus cable machine setup, along with a treadmill. You should be comfortable with compound lifts (squats, RDLs, bench press) and able to run continuously for 20 minutes before starting.

Intensity is self-regulated through RPE, so the same sessions scale to your level. Intermediate users work at RPE 6-7 and use moderate loads. Advanced users push to RPE 8-9 and aim to increase loads week over week. Pull-ups can be assisted.
